Most runners perform best between 60–90 g of carbohydrates per hour on longer efforts. Use our Nutrition Calculator to personalise your plan.
Aim for roughly 500–750 ml of fluid per hour, adjusting for temperature and intensity. Include electrolytes to stay balanced and avoid cramp late in the race.
Caffeine can help delay fatigue and sharpen focus near the end of your run. Test it first in training — most athletes take 75–150 mg before or during longer races.
Consume a mix of carbs and protein within 30–60 minutes after finishing. A recovery shake or smoothie works perfectly to kick-start muscle repair and refuelling.
